Training Zones

What are training zones — and how do you find yours accurately?

Zones are the language a coach and an athlete use for effort — if that language comes from a formula and not from your body, every session is off from the start

Formula zones vs lactate zones

Most zones come from a formula: a % of age-predicted max heart rate, a % of FTP from a 20-minute test, race pace divided by 1.2. Every formula assumes everyone breaks at the same proportion — but two athletes with the same age and max HR can sit 10–15% apart at threshold, and one athlete moves several percent within a season.

A lactate test measures what the formula guesses: a fingertip blood sample at every stage while speed or watts step up, to see where lactate starts to drift (LT1 — the top of the base zones) and where it takes off (IAT / LT2 — your real threshold). Those two points are the posts every UTLC zone hangs on.

The names are the same for everyone, the boundaries are nobody else's — set from your lactate curve as pace (run) or watts (bike) first, heart rate second.

โซนZoneร่างกายอยู่ตรงไหนWhere the body isใช้ทำอะไรWhat it is for
Well below the fat-burning peakฟื้นตัวระหว่างวันหนักRecovery between hard days
The endurance base, most of the training hours
Between LT1 and IAT — its top is your thresholdต่อยอดฐาน เพิ่มประสิทธิภาพ เทมโปยาวBuilding on the base, efficiency, long tempo
A thin band just above IATเลี่ยงโดยตั้งใจ — ยกเว้นงานจำเพาะสนามใกล้วันแข่งAvoided on purpose — except race-specific work close to a race
Raising the threshold — hard, yet tomorrow's session still happens
Raising the ceiling — rarely, precisely
Sprints, speed, technique
Why a grey zone? Most people train "comfortably hard" right there without knowing — tiring enough not to recover, not hard enough to move the threshold. Naming it lets coach and athlete see it and stay out of it.

Zones move; a single test is not for life

Eight to twelve good weeks move a threshold — zones set at the start of a season quietly become "too easy". UTLC retests on a cycle, and between tests the system reads the real training on Strava (pace, watts, heart rate, how it felt) against the zones; when the numbers stop agreeing, the coach sees it first and books a retest.

An athlete not yet tested gets provisional zones from training data — usable, but in the team's own data they sit about 10% slow of the real ones, which is why the lab matters.

How zones become a plan

Every session in UTLC is written in zones ("B1 60 min", "S1 4 × 8 min") and the athlete's page turns it into their own numbers — pace per km or watts — ready to send to a Garmin or COROS watch. After the session the system reads Strava to see whether each piece sat in its zone and tells the coach: on plan, harder, easier.
